What Should I Eat for Lunch to Stay Awake at Work? A Rice-Friendly Isi Piringku Guide

Sepiring hidangan nasi dengan tempe goreng, telur dadar, tumis kangkung, dan potongan pepaya di meja kayu.

You do not have to give up rice to get through the afternoon. What has some research behind it is the mix on your plate, the size of the rice portion, the order you eat in, and a short walk afterward, and that research is thinner than most lunch advice suggests.

The afternoon dip itself comes from your body clock. A 2005 review by Timothy Monk found it appears even when a person has eaten no lunch, so lunch can deepen the dip but does not create it. Read more about : why you get sleepy at 3 PM → the 3 PM

This guide starts from the Ministry of Health’s Isi Piringku plate, then adds what studies say about rice, brown rice, eating order and walking. It marks where the evidence is weak. It is written for office workers and students in Indonesia who eat nasi at lunch and plan to keep eating it.

What should my lunch plate look like to stay awake at work?

Fill half your plate with vegetables and fruit, and split the other half between rice and protein, as the Ministry of Health’s Isi Piringku plate shows. Worked out from the printed fractions, that is about one-third vegetables, one-third staple, one-sixth protein and one-sixth fruit.

The Ministry promoted Isi Piringku at its 2018 National Health Day event as a way to judge a meal by sight instead of by gram. For a typical lunch, it breaks down like this:

  • Vegetables: about one-third of the plate
  • Staple (rice, or another carbohydrate source): about one-third
  • Side dishes such as fish, egg, tempe, tofu or chicken: about one-sixth
  • Fruit: about one-sixth

The national guideline behind the plate, Permenkes 41/2014, recommends 400 to 600 grams of vegetables and fruit a day. Intake is low. A detikHealth report on the 2023 Indonesian Health Survey says 67.5% of people eat only one to two portions of fruit and vegetables a day, so vegetables on a third of the plate is a noticeable change for many people.

The Ministry prints fractions on the plate, not grams, so the shares above are a visual guide and not a measured portion. No study cited in this guide tested Isi Piringku against afternoon sleepiness. It is a balanced-meal standard, and the sections below look at what research exists for each piece of it.

Does white rice make me sleepy at work?

Probably not on its own. The afternoon dip shows up even when people skip lunch, and the studies that link carbohydrates to sleepiness are small, observational, or did not measure sleepiness at all.

The 2005 review by Timothy Monk found that the post-lunch dip appears even when a person has eaten no lunch. Michelle Spear, a professor of anatomy at the University of Bristol, writes in The Conversation that larger lunches have been associated with poorer attention and greater post-meal sleepiness, but that it is not clear any particular food group, such as fat, carbohydrate or sugar, is specifically responsible. That points at meal size more than at rice itself.

Indonesian explainers often treat the rice link as settled. HelloSehat’s page on why eating rice makes you sleepy walks through a chain of reasons, but it cites no studies for them.

The closest research to your question is a 2019 paper in Nutrients that looked at the diets of 1,997 adults. About 10.6% had excessive daytime sleepiness. Swapping protein for saturated fat was associated with higher odds of it (odds ratio 1.57, confidence interval 1.00 to 2.45). Swapping protein for carbohydrate was not statistically significant (1.23, 0.92 to 1.65). The diet data describe a whole day of eating, not lunch, and a survey cannot show cause. Local news coverage of the study read more into it than the paper does, and trials would be needed before anyone could say that rice or any carbohydrate causes sleepiness.

Why don’t my colleagues get sleepy from the same lunch?

Sleep debt, body-clock timing and meal size differ from person to person, so the same plate can land differently. The studies above describe groups, and they cannot predict what a given lunch will do to you.

Henry Ford Health notes that the more sleep-deprived you are, the stronger the post-lunch dip, and that sleep needs are highly individual. It also says frequent sleepiness can point to sleep deprivation or a sleep disorder such as sleep apnea. If your sleepiness is constant and not tied to what you ate, that is worth raising with a doctor.

In a Reddit r/askSingapore thread covered by The Independent, the original poster asked this exact question about colleagues who ate similar food and looked fine. Commenters offered fixes such as lighter lunches and more vegetables, but nobody explained the difference. Treat those tips as other workers’ experience, not as evidence.

How much rice should I eat at lunch?

Aim for rice to take up about one-third of the plate. Indonesian guidelines define the size of one portion of rice but set no gram limit per meal, so judge by the plate, not the scale.

Permenkes 41/2014 counts one portion of rice as 100 grams, about three-quarters of a cup. The regulation does not tell you how many of those portions belong in one lunch, and this guide does not invent a number. If you live with diabetes or another condition that comes with carbohydrate targets, follow the numbers your doctor or dietitian gave you.

Warteg and nasi campur stalls tend to heap the rice. A Mojok piece on eating by the Isi Piringku plate at a warteg suggests cutting your usual rice by about a quarter, or asking for a half portion, and using the space for vegetables and protein. That keeps rice on the plate and changes its share.

Disclosure: NADI Labs, the publisher of this article, makes NADI Elyxir CARBLOC, a 30 ml fermented botanical shot taken about 15 minutes before a carb-heavy meal. It contains mulberry leaf extract, white kidney bean extract, vitamin C and mulberry fruit juice, and it is made for people who want to keep eating rice. None of the studies linked in this article tested CARBLOC or any carb blocker against afternoon sleepiness, so this article makes no claim about it.

Is brown rice better than white rice for afternoon energy?

Brown rice has more fiber and a lower glycemic index, and long-term studies link it to a lower risk of type 2 diabetes. No study here shows it keeps you more alert in the afternoon, so treat it as a health upgrade and not a sleepiness fix.

Brown rice keeps more of the grain’s fiber. An AFP explainer carried by RTE describes brown rice as higher in fiber and lower in glycemic index than white. The diabetes link comes from cohort studies. A BMJ meta-analysis by Hu and colleagues found that in Asian populations the highest white rice intake was tied to a 55% higher risk of type 2 diabetes than the lowest. A 2022 BMJ Open review of 19 studies estimated that each 50 grams of brown rice a day was associated with a 13% lower risk (range 6% to 20%), though it called the data limited. Those results concern disease risk over years, not how you feel at 3 PM.

The type of rice may matter too. A 2006 study in rats tested Indonesian varieties and found the blood glucose response was low for Cisokan and Batang Piaman and high for Ciherang. Rats are not office workers, so this shows that varieties differ and nothing more.

If you want to move away from plain white rice without a big change, the national guideline Permenkes 41/2014 advises varying your staple foods instead of relying on rice alone. detikHealth lists complex carbohydrates such as sweet potato, brown rice and potato with its skin. Mixing brown rice into white, or swapping in sweet potato on some days, keeps lunch familiar.

Should I eat vegetables and protein before my rice?

Eating vegetables and protein before rice lowered blood glucose after the meal in one small trial, but that trial had 11 people with type 2 diabetes. No study here shows that eating order changes sleepiness, so treat it as a free experiment and not a proven fix.

The trial was reported by NutraIngredients, which described a Diabetes Care study of 11 adults with obesity and type 2 diabetes who took metformin. Compared with eating carbohydrate first, eating protein and vegetables first was followed by blood glucose that was about 29%, 37% and 17% lower at 30, 60 and 120 minutes. Healthy office workers were not studied, and this page is a secondary report, not the paper.

There is a plausible biological story for protein. A 2011 study in mice found that amino acids, the building blocks of protein, activated orexin neurons, a cell group that supports wakefulness. That is animal work and cannot be applied directly to a person eating tempe. In people, the 2019 Nutrients survey only found an association between a protein-to-saturated-fat swap and daytime sleepiness, and Spear notes there is no convincing evidence that one macronutrient is universally to blame.

If you want to try it, eat the vegetables and the egg, tempe or fish first, and finish with the rice. It costs nothing, it changes how a plate looks, and you can judge for yourself whether your 3 PM feels different after a week.

Does walking after lunch help?

A walk after eating lowered blood glucose in a meta-analysis of small trials that carried a high risk of bias, and none of them measured sleepiness. Health sources still recommend a short walk for alertness, so it is a sensible habit, though not a proven cure.

The 2023 meta-analysis by Engeroff and colleagues in Sports Medicine pooled 8 crossover trials with 116 participants, 47 with type 2 diabetes and 69 without, and rated them at high risk of bias. Exercise after a meal lowered glucose compared with sitting (standardized mean difference 0.55), while exercise before a meal did not (-0.13). Timing seems to matter: the walk that helps is the one after lunch, not the one before it.

On alertness, the evidence is advice and not trial data. Henry Ford Health recommends walking and says that going outside gives a greater return because of the fresh air and natural light. RWJBarnabas Health says a quick walk or stretch can help re-energize your body and brain. Spear points to a 2024 review that found daylight most consistently improved subjective alertness and working memory, which is one more reason to walk outdoors if you can.

None of these sources sets a walk length you can borrow, so start with whatever your lunch break allows. If you find the 3 PM dip returns after a walk, check what you drink next.

What can I order at a warteg, nasi padang, or on GoFood?

Choose steamed, boiled, pepes or stir-fried dishes, ask for a smaller scoop of rice, and add a vegetable dish. At a warteg, a Mojok sample meal of half rice, tempe bacem, stir-fried kangkung and a thin omelet came to about Rp15,000 to Rp20,000.

The Mojok guide to warteg meals by the Ministry of Health’s plate gives the same cooking-method advice: pick steamed, boiled, pepes or stir-fried dishes, skip the fried ones, and go easy on gulai. Its sample plate gives half the space to rice, more than the one-third in the Isi Piringku proportions. The rest of its sample plate holds tempe bacem, kangkung and a thin omelet.

No Indonesian source reviewed for this guide applies Isi Piringku to nasi padang or to delivery orders, so the next two suggestions are the plate logic applied by this guide’s author and not research findings.

  • Nasi padang: ask for less rice, add a vegetable dish such as boiled cassava leaves, and pick a grilled or boiled protein over a fried or heavily coconut-based one.
  • GoFood or GrabFood: write “nasi sedikit” in the order note if the app allows it, add a vegetable side, and eat the vegetables and protein before the rice.

If the stall has no vegetables you like, a smaller rice portion and a walk afterward still follow the same plate logic.

Which lunch changes have evidence behind them?

No change in this guide has been shown in a trial to prevent afternoon sleepiness. A balanced plate, a moderate meal size and a walk afterward have the most support, and all three are cheap to try.

FAQ

Is it okay to eat rice every day at lunch?

The Isi Piringku plate keeps a staple such as rice at about one-third of the plate and does not ask you to drop it. Cohort data favor brown rice or mixed staples for long-term health, as the 2022 BMJ Open review found for type 2 diabetes risk.

Can I skip rice at lunch entirely?

You can, because Permenkes 41/2014 advises varying staples and detikHealth lists options such as sweet potato. No study cited here shows that skipping rice prevents afternoon sleepiness.

Do I need to weigh my rice?

No. Permenkes 41/2014 defines a portion as 100 grams but sets no per-meal limit, so plate proportions are enough unless a dietitian gave you a target.

When should I see a doctor about sleepiness after meals?

See one if sleepiness is frequent or does not depend on what you ate. Henry Ford Health says frequent sleepiness can point to sleep deprivation or a sleep disorder such as sleep apnea.
